Running is one of the simplest ways to burn calories: no gym, no equipment beyond a pair of shoes, and you can start from your front door. It is also one of the easiest workouts to get wrong, with beginners often doing too much too soon and ending up sore, injured or hungrier than before.
This guide explains how running helps weight loss, how to start safely with a run-walk plan, and the key things to consider so you keep going long enough to see results.
Quick answer
Running burns roughly 1 calorie per kilogram of body weight per kilometer, so an 80 kg person burns about 400 calories running 5 km. Start with a run-walk plan three times a week, run at an easy “can still talk” pace, add strength training twice a week, and keep a modest calorie deficit. Do not eat back every calorie you burn.

ToggleDoes running help you lose weight?
Yes, especially combined with sensible eating. In a large study following more than 32,000 runners and 15,000 walkers for over six years, running was linked with greater weight loss than walking for the same amount of energy used, especially in heavier people.
Running also brings big health benefits even at small doses. A study of 55,137 adults found that runners had about a 30% lower risk of death from any cause and 45% lower risk of death from heart disease than non-runners, and even 5 to 10 minutes a day at a slow pace was linked with benefits.
How many calories does running burn?
A simple rule: about 1 calorie per kilogram of body weight per kilometer, fairly independent of speed. Running faster burns calories quicker, but the total for the same distance stays similar.
| Body weight | 3 km | 5 km | 10 km |
|---|---|---|---|
| 132 lb (60 kg) | about 180 kcal | about 300 kcal | about 600 kcal |
| 154 lb (70 kg) | about 210 kcal | about 350 kcal | about 700 kcal |
| 176 lb (80 kg) | about 240 kcal | about 400 kcal | about 800 kcal |
| 198 lb (90 kg) | about 270 kcal | about 450 kcal | about 900 kcal |
| 220 lb (100 kg) | about 300 kcal | about 500 kcal | about 1,000 kcal |
These are estimates. To lose about 0.5 kg a week, most people need a deficit of roughly 500 calories a day from food and activity combined. Find your number with our TDEE calculator.
An 8-week beginner run-walk plan
Do three sessions a week with a rest day in between. Warm up with 5 minutes of brisk walking first.
| Week | Each session | Total time |
|---|---|---|
| 1 | Run 1 min, walk 2 min × 8 | 24 min |
| 2 | Run 2 min, walk 2 min × 6 | 24 min |
| 3 | Run 3 min, walk 2 min × 5 | 25 min |
| 4 | Run 5 min, walk 2 min × 4 | 28 min |
| 5 | Run 8 min, walk 2 min × 3 | 30 min |
| 6 | Run 10 min, walk 1 min × 3 | 33 min |
| 7 | Run 15 min, walk 1 min × 2 | 32 min |
| 8 | Run 25–30 min continuously | 25–30 min |
If a week feels too hard, repeat it. Finishing slowly is far better than getting injured.

How to run: form and pace for beginners
- Go slow. You should be able to speak in short sentences. Most of your runs should feel easy.
- Short, quick steps. Land with your foot under your body, not far in front.
- Stay relaxed. Loose shoulders, arms bent at about 90 degrees, eyes ahead.
- Breathe naturally through your nose and mouth.
- Choose soft, flat routes at first, such as parks, tracks or treadmills.
What to consider before you start
- Your weight and joints. If you are carrying a lot of extra weight or have knee or hip pain, start with brisk walking, incline walking or cycling for a few weeks, then add running.
- Injury risk. Research shows new runners get injured more than twice as often per hour of running as experienced runners. Increase your weekly running time slowly.
- Shoes. Choose comfortable running shoes that fit well. See our guide to the best running shoes for beginners.
- Strength training. Two sessions a week of squats, lunges and core work protect your joints and keep muscle while you lose fat.
- Food. Running can make you hungrier. Eat protein at every meal and plan snacks so you do not overeat after runs.
- Sleep and rest. Your body adapts on rest days. Aim for 7 to 9 hours of sleep.
- Check with a doctor first if you have heart problems, high blood pressure, diabetes, or you get chest pain, dizziness or severe breathlessness.
Common mistakes that stop weight loss
- Running too fast every time and burning out.
- “Earning” treats: a 300-calorie run is undone by one pastry.
- Only running, with no strength training.
- Ignoring pain that lasts more than a few days.
- Giving up after two weeks. Real changes show after 6 to 12 weeks.

Frequently asked questions
How long does it take to lose weight by running?
With a modest calorie deficit, most people lose about 0.5 to 1 kg a week. Noticeable changes usually appear after 6 to 12 weeks of consistent running and eating well.
Is running or walking better for weight loss?
Running burns calories faster, and research links it with greater weight loss for the same effort. But walking is easier on the joints and easier to do every day. The best choice is the one you can keep doing.
How often should a beginner run?
Three times a week with a rest day in between is ideal at first.
Can running reduce belly fat?
You cannot target fat loss to one area, but regular cardio such as running, plus a calorie deficit, reduces overall body fat, including belly fat.
