“Drink eight glasses a day” is easy to remember, but it is not based on much science. Your real needs depend on your size, how much you move, the weather and even what you eat.

Here is a simple, evidence-based way to work out how much water you need, and the easiest signs that you are drinking enough.

Quick answer

US guidance suggests about 3.7 liters of total water a day for men and 2.7 liters for women, from all drinks and food. Since food provides around 20%, that is roughly 2 to 3 liters from drinks for most adults. Add about 350 ml for every 30 minutes of exercise and more in hot weather. Pale yellow urine is a good sign. The US National Academies set an “adequate intake” of total water (from drinks and food) of about:

  • Men: 3.7 liters (about 15.5 cups) a day
  • Women: 2.7 liters (about 11.5 cups) a day

Water-rich foods like fruit, vegetables, soups and yogurt supply about a fifth of this. A practical rule many dietitians use is about 30–35 ml of fluid per kg of body weight from drinks.

Signs you are drinking enough

  • Your urine is pale yellow most of the day.
  • You rarely feel thirsty.
  • You are not getting headaches or feeling unusually tired in the afternoon.

Dark yellow urine, thirst, dry mouth and headaches are early signs of dehydration.

One exercise bike, and the whole family gets fitter

Skip the gym fees and the commute. A quiet magnetic bike lets everyone at home ride while watching TV, in any weather. Twenty to thirty minutes a day adds up to real calories burned.

Does coffee or tea count?

Yes. Tea, coffee, milk and other drinks all count towards your fluid intake. Caffeine has a mild effect on urine output, but regular coffee drinkers still end up well hydrated. Sugary drinks count too, but they add calories without filling you up, so water is the better default.

Can water help with weight loss?

Water has no calories, so swapping it for sugary drinks is one of the easiest ways to cut calories. Some small studies suggest drinking a glass of water before meals may help some people eat a little less. It is a helpful habit, not a magic fix. See weight loss without counting calories.

Can you drink too much water?

Yes, though it is rare. Drinking very large amounts quickly, for example during long endurance events, can dilute the sodium in your blood (hyponatremia). People with heart or kidney conditions may be told to limit fluids, so follow your doctor’s advice.

Easy ways to drink more

  • Keep a bottle on your desk and refill it at set times.
  • Drink a glass with every meal and after every toilet break.
  • Add lemon, cucumber or mint if plain water feels boring.
  • Eat more fruit, vegetables and soups.
