A vegan diet can be one of the most effective ways to lose weight. Plant foods are full of fiber and water, so you can eat generous portions for fewer calories. But many people who go vegan to lose weight run into the same problem: not enough protein. They end up hungry, low on energy and losing muscle along with fat.
This guide shows you how much protein you need, how to build a filling high-protein vegan plate, and gives you a simple 7-day meal plan.
Quick answer
Aim for about 1.2 to 1.6 g of protein per kg of body weight (roughly 85 to 110 g a day for a 70 kg person). Build every meal around a protein source such as tofu, tempeh, seitan, lentils, beans or edamame, fill half the plate with vegetables, add a small portion of whole grains, and keep oils, nuts and vegan junk food in check. Take a vitamin B12 supplement.

ToggleDoes a vegan diet help you lose weight?
The research is encouraging. A meta-analysis of 12 randomised trials found that people assigned to vegetarian diets lost about 2 kg more than those on other diets, and vegan diets showed the biggest effect, about 2.5 kg more. In a 6-month trial comparing five diets, the vegan group lost about 7.5% of body weight, more than twice as much as the omnivore group.
In a 16-week trial of 244 adults with overweight, people who followed a low-fat vegan diet lost about 5.9 kg and improved their insulin sensitivity, while the control group’s weight did not change significantly. Much of the benefit comes from eating more fiber-rich, lower-calorie foods.
How much protein do vegans need to lose weight?
The same as everyone else: about 1.2 to 1.6 g per kg of body weight during weight loss. Plant proteins are a little lower in some amino acids, but a 12-week study found that young men on a high-protein vegan diet built as much muscle as men on a mixed diet when both ate about 1.6 g/kg. The key is eating enough and choosing a variety of sources. Read more in how much protein do you need to lose weight, or use our protein calculator.

Include a protein source at every meal (tofu, tempeh, seitan, lentils, beans), add a soy or pea protein shake, and use boosters like hemp hearts and soy milk.
